Good sleep starts in the morning. That sounds strange, but your body clock (your circadian rhythm) sets itself largely by light. Bright light early in the day tells your body it's daytime, and that helps you feel alert in the morning and sleepy at the right time at night.

India has one big advantage here: plenty of morning sunshine for much of the year.

The 20-minute morning routine

1. Water first (1 minute)

Drink a glass of water before your tea or coffee. You've gone 7 or 8 hours without any.

2. Get daylight (10 minutes)

Step outside, on a balcony, terrace or garden, or take a short walk. Outdoor light, even on cloudy days, is far brighter than indoor lighting. Don't look directly at the sun. Just be outside with your eyes open. If you can't go out, sit near an open window.

3. Move gently (5 to 10 minutes)

A few rounds of Surya Namaskar, light stretching, or a brisk walk around the block. The goal is to wake your body up, not exhaust it.

4. Phone last

Keep your phone away for these 20 minutes. Starting the day with messages and news puts you straight into reactive mode.

Why it helps

  • Better sleep timing: morning light helps keep your body clock on schedule, so falling asleep at night is often easier.
  • More energy and a better mood in the morning.
  • Built-in activity: a morning walk can add 1,000 to 2,000 steps before breakfast.
  • A calm start: 20 minutes for yourself before the day's demands begin.

Make it stick

  • Keep the same wake-up time every day (see our sleep routine guide).
  • Prepare the night before: water bottle filled, walking shoes by the door.
  • Pair it up: walk with a partner, parent or neighbour.
  • Don't aim for perfect. Five minutes of sunlight on a busy day still counts.

How a fitness band shows the effect

A morning routine is easy to start and easy to drop. Tracking helps you see why it's worth keeping:

  • Sleep timing: after a few weeks of morning light, many people find they fall asleep earlier and more consistently.
  • Morning steps: your activity trend shows your morning walk adding up.
  • Recovery: check your SynQ recovery trend once as part of the routine, rather than checking your phone through the day.

Try it for 3 weeks: 10 minutes of outdoor light every morning. Compare your average bedtime and sleep duration with the 3 weeks before.

In peak summer, get your light and walk early, before the heat builds, and use sunscreen if you'll be out longer.
